How Many Km a Week for a Marathon? | StrideMatch

"How many kilometers per week should you run to prepare for a marathon?" It's one of the most common questions among marathon runners, whether they're training for their first race or chasing a personal best. The answer isn't a single number—it depends on your goal finish time, current fitness level, running experience, and the time you can realistically dedicate to training.

In this guide, you'll learn the ideal weekly mileage for different marathon goals, how to build your training volume safely, and how to avoid the common pitfalls of overtraining and undertraining.

Recommended Weekly Mileage by Marathon Goal

The table below shows the recommended peak weekly mileage during the highest-volume phase of a typical 16-week marathon training plan (usually weeks 8–12).

Finish (5+ hours) — 30–45 km — Maximum Long Run: 28–30 km
Sub-4:30 — 45–60 km — Maximum Long Run: 30–32 km
Sub-4:00 — 55–70 km — Maximum Long Run: 32–34 km
Sub-3:30 — 65–85 km — Maximum Long Run: 34–36 km
Sub-3:15 — 75–95 km — Maximum Long Run: 36–38 km
Sub-3:00 — 85–110 km — Maximum Long Run: 36–38 km
Sub-2:45 — 100–130 km — Maximum Long Run: 38–40 km
Elite (Sub-2:30) — 130–180 km — Maximum Long Run: 38–42 km

Why Weekly Mileage Matters

Training volume is one of the strongest predictors of marathon performance.

Within reasonable limits, runners who consistently accumulate more mileage generally perform better because of several key adaptations.

Cardiovascular Adaptations

Higher mileage improves:

Heart efficiency
Capillary density
Blood volume
Oxygen delivery

Muscular Adaptations

More running develops your slow-twitch muscle fibers, improving endurance and raising your aerobic threshold.

Metabolic Adaptations

Your body becomes more efficient at using fat as fuel, helping preserve valuable glycogen stores during the marathon.

Mental Adaptations

Consistently running higher mileage also builds the resilience needed to manage fatigue over 42.195 km.

How to Increase Weekly Mileage Safely

You shouldn't jump from 25 km per week to 80 km per week in a few weeks.

Building mileage requires patience.

The 10% Rule

Increase your weekly mileage by no more than 10% from one week to the next.

Larger increases dramatically raise your injury risk.

Example:

If you run 40 km this week, aim for no more than 44 km next week.

Recovery Weeks

Every 3–4 weeks, reduce your weekly mileage by 25–30%.

These lower-volume weeks allow your body to recover and absorb the benefits of previous training.

Without them, fatigue accumulates, increasing the risk of injury and performance plateaus.

Long-Term Progression

Across an entire year, increasing your average weekly mileage by 10–20% is an excellent long-term objective.

Progress may seem slow over a few weeks, but it compounds significantly over several seasons.

Mileage vs. Intensity: Finding the Right Balance

Marathon performance depends primarily on consistent mileage, but quality workouts remain essential.

An effective training distribution looks like this:

Easy running (Zones 1–2) — 75–85%
Steady / Marathon pace (Zone 3) — 10–15%
Threshold (Zone 4) — 3–5%
MAS (VMA) / VO₂ max (Zone 5) — 1–3%

This distribution—often referred to as a pyramidal training model or the 80/20 principle—maximizes adaptation while minimizing injury risk.

Minimum vs. Optimal Weekly Mileage

There is a minimum amount of training required to prepare successfully for a marathon—and there is also a point where additional mileage provides diminishing returns.

Minimum Weekly Mileage

Approximate peak mileage recommendations:

Finish a marathon: 25–30 km/week
Sub-4:00: 50 km/week
Sub-3:30: 65 km/week
Sub-3:00: 80 km/week

Optimal Weekly Mileage

Beyond a certain point, additional mileage offers smaller performance gains while increasing injury risk.

Approximate upper limits:

Recreational runner: 80–100 km/week
Competitive regional runner: 130–150 km/week
Professional runner: 180–220 km/week

For most marathon runners, consistently exceeding 100 km per week provides relatively little additional benefit while substantially increasing the risk of overuse injuries.

Common Mileage Mistakes

Mistake #1: Increasing Mileage Too Quickly

Trying to double your weekly mileage within a month to "catch up" is one of the leading causes of marathon training injuries.

Mistake #2: High Mileage Without Quality Workouts

Running 70 km per week entirely at an easy pace won't prepare you for a sub-3:30 marathon.

Mileage needs to be combined with structured quality sessions.

Mistake #3: Quality Workouts Without Enough Mileage

The opposite is equally problematic.

Completing three hard workouts each week without enough easy mileage often leads to stagnation and overtraining.

Mistake #4: Comparing Yourself to Other Runners

Every runner has a different capacity to absorb training.

Just because someone else comfortably runs 100 km per week doesn't mean you should.

Focus on finding your own optimal training volume.

How to Know You're Running the Right Mileage

Your weekly volume is probably appropriate if:

You complete quality workouts without excessive fatigue.
Your race times steadily improve over several months.
You're not dealing with recurring injuries.
Your motivation remains high.

If one or more of these areas begins to decline, it's time to reassess.

Persistent fatigue or injuries usually indicate too much mileage, while prolonged performance plateaus may suggest too little.
